Attention is not a dial you turn up
You have heard "concentrate harder" since primary school. If effort alone worked, it would have by now. Attention in ADHD is not low. It is unregulated.
You do not lack focus. You lack a filter
The fridge hum, the notification, the thought about lunch: they all arrive at the same volume as the task. Nothing is muted, so everything competes.
Interesting beats important, every time
Your brain runs on interest, novelty and urgency, not on priority. That is why you can lose three hours to a rabbit hole and three minutes to a report.
The distraction is usually a relief
A task that is boring or unclear is uncomfortable to hold. Your attention leaves it the way a hand leaves a hot pan. It is escape, not failure.
Make the task louder than the room
One window. One tab. Phone in another room, not face down. You cannot out-will a distraction, but you can make it walk further to reach you.
Give your focus an edge to lean on
A timer running. A person working beside you. A deadline that is real today, not next month. External pressure is what your brain was waiting for.
Catch the drift early, not an hour later
You will drift. The skill is noticing sooner. A note on the desk saying what you were doing turns an hour lost into a minute lost.
Your attention is not broken. It just needs a smaller room. Dump everything into my.adhd and get one thing back to point it at.
